Assault bike on/off 6 mins

Every minute hop off the bike and complete the following

1. plank Spider-Man’s x20 ttl

2. Plank hip Touches x20 ttl

3. Reverse DB lunges x20

You will do this for two rounds to make the total 6 min effort

Weightlifting

Back Squat 3×5

Back Squat 3×5 moderate to heavy no super set no more than 90sec of rest .

Rack Pulls (from off a rig set up bar a notch below the knee. Start with a flat back end up to finish the lockout portion of the deadlift to complete the movement.)
